Hi there! I’m Chantal – a mom, personal trainer, nutrition coach, and the author of this website. Welcome!

I recently went “back to work” after being a stay-at-home mom for over ten years. Let me tell you that my biggest qualm with it all has not been the work or the hours, but how much I’m sitting!

My first few weeks back at work, I was pretty good about taking walk breaks, standing up often, and getting movement in wherever I could.

However, I was still not used to so much sitting, and my hips and back got angry pretty quickly. I knew I had to figure out a way to make things work for me so that I could feel healthy at work.

If you spend most of your day parked at a desk or hunched over your phone, you’re not alone. Sitting for hours on end might feel harmless, but it can leave you with tight hips, stiff shoulders, and a cranky lower back.

As a personal trainer and nutrition coach, I see this all the time. (And now I’m starting to see how important it is myself.) But the good news is that a few simple stretches can make a huge difference.

In this article, I’ll walk you through my top five stretches for people who sit all day. They’re quick, easy, and you can do them pretty much anywhere, so no excuses.

Let’s get to it!

Do you work a desk job but want to keep pain and stiffness at bay? Here are the top five stretches for people who sit all day!

Top Five Stretches for People Who Sit All Day

1. Hip Flexor Stretch

Kneeling Hip Flexor Stretch

When you sit for hours at a time, your hip flexors stay in a shortened position, which can cause them to tighten up and tug on your lower back. This is one of the biggest culprits behind desk-job back pain.

To stretch them out, step one foot forward into a lunge position and lower your back knee to the ground. Keep your chest lifted and gently press your hips forward until you feel the stretch at the front of your hip. Hold for 20–30 seconds on each side, and you’ll start to notice a release through both your hips and lower back.

2. Seated Spinal Twist

Seated Spinal Twist - stretches for people who sit all day

Spending your day slouched forward can leave your spine stiff and cranky. A simple spinal twist helps restore mobility, improves posture, and feels amazing for unwinding tension.

To do it, sit tall in your chair or on the floor. Place your right hand behind you (on the back of the chair or the ground) and your left hand on your thigh for leverage. Slowly twist your torso to the right while looking over your shoulder, hold for 15–20 seconds, then repeat on the other side.

3. Chest Opener Stretch

Chest Opener Stretch

Hours of typing, texting, and hunching over a screen cause your chest muscles to tighten and your shoulders to roll forward. A chest opener reverses this posture, allowing your shoulders to reset and your breathing to expand more freely.

Stand tall and interlace your fingers behind your back. Straighten your arms as much as you comfortably can, then gently lift your chest and squeeze your shoulder blades together. Hold for 20–30 seconds and enjoy the instant posture boost.

4. Cat-Cow Stretch

Cat-Cow Stretch

Your spine isn’t meant to stay in one position all day, but sitting makes it stiff and rigid. The cat-cow stretch adds gentle movement back into your spine, helping with flexibility and circulation.

Start on your hands and knees with wrists under shoulders and knees under hips. (You might not be able to do this one at work, but it’s worth doing at home!) Inhale as you arch your back, lifting your head and tailbone (cow), then exhale as you round your back, tucking your chin to your chest (cat). Repeat slowly for 5–8 rounds, letting your breath guide the movement.

5. Standing Forward Fold

Tight hamstrings are another side effect of prolonged sitting. When these muscles shorten, they can pull on your pelvis and increase strain on your lower back. A standing forward fold helps lengthen the back of your legs while also giving your spine a nice release.

To do it, stand with your feet hip-width apart and slowly hinge forward from your hips, letting your torso drape over your legs. Keep a slight bend in your knees if your hamstrings are very tight, and allow your arms to hang toward the floor. Hold the position for 20–30 seconds, breathing deeply, and let your head and neck relax.

Final Thoughts on These Stretches for People Who Sit All Day

Spending long hours at a desk doesn’t have to leave you stiff, sore, or drained. These top stretches for people who sit all day focus on the muscles that get tight from too much sitting, like your hips, spine, chest, and hamstrings.

By working these areas, you’ll loosen up, improve circulation, and give your posture a much-needed reset. Luckily, they’re simple and quick, so you can fit them in during a break or after work.

Seriously, just a few minutes of stretching every day can make a huge difference in how your body feels. Stay consistent and you’ll notice more energy, less stiffness, and better movement overall!
