Today, we’re diving into a topic so many women deal with at some point: knee pain. Whether your knees feel a little “creaky” during workouts or you just want to protect them for the long haul, strengthening the muscles around your knees can make a huge difference.

Recently, I started a new job and found myself sitting more than ever before. With this change came hip pain, back pain, and, strangely enough, knee pain.

Within a few weeks, I knew I’d have to find a way to fight back against my new normal. I was losing muscle tone and beginning to feel weak, and I could finally understand why people say, “Sitting is the new smoking.”

So, I started to refocus on movement and began to find little ways to break up my days a little more. Eventually, I had a whole list of go-to tactics to stay healthy while working my desk job. Slowly, I began to feel better about my body in this new situation.

Want to avoid knee pain and injury? Add these exercises to strengthen your knees to your exercise routine!

Regardless of whether you currently have knee pain or not, it’s important not to neglect your knees! Whether you’re working out a lot or just don’t want to be in pain during everyday activities, it’s important to strengthen your knees before an injury makes things worse.

Luckily, you don’t need fancy equipment or tons of time to build more stable, pain-resistant knees. Here are some simple, effective exercises to help keep your knees happy and strong. Let’s go!

Top 5 Exercises to Strengthen Your Knees

1. Straight Leg Raises

Straight leg raises are one of the simplest and most effective exercises for building strength around the knee without putting pressure directly on the joint. This move strengthens the quadriceps, which play a major role in stabilizing the knee and reducing strain during daily movement and workouts. (Start with this one if you’re a beginner.)

How To Do It: Lie on your back with one leg bent and the other straight. Tighten your quad on the straight leg and slowly lift it to the height of the opposite knee, then lower with control. Repeat on each leg 10-12 times several times per week and work your way up to 2-3 sets per day.

2. Glute Bridges

Glute bridges are great because knee issues often start with weak hips and glutes. (The more you learn about exercise science, the more you will learn that weak glutes are to blame for many things!) Strong glutes help improve alignment and reduce excess stress on the knee joint, especially during squats, lunges, and everyday activities.

How To Do It: Lie on your back with both knees bent and feet flat on the floor. Press through your heels to lift your hips, squeezing your glutes at the top, then lower back down with control. Aim for 10-12 reps several times per week if you’re a beginner, or 2-3 sets of 10 reps 3-4x week for intermediate exercisers. Add weights after that!

3. Step-Ups

Step Ups are a great exercise to strengthen knees

Step-ups are a functional, physical-therapist-approved exercise that builds strength in the quads, hamstrings, and glutes while training balance and stability. Because step-ups mimic real-life movement (like going up stairs), they’re a great way to improve knee stability in a practical, low-impact way.

How To Do It: Use a sturdy step or a low bench. Step up with one foot, press through the heel to straighten the leg, then step back down with control. Switching legs helps build balanced strength. Aim for 10-12 reps per leg several times per week, and build up to 2-3 sets per day per leg. Add weights for difficulty!

4. Terminal Knee Extensions (TKEs)

TKEs are a go-to rehab exercise for strengthening the muscles that straighten the knee. This exercise strengthens the quads and improves knee tracking, which can help decrease pain and increase joint control. It’s simple but incredibly targeted.

How To Do It: Loop a resistance band around a sturdy anchor and behind your knee. Step back to create tension, then slightly bend the knee and straighten it against the band’s pull. This is a gentle and slow motion, so don’t go too fast!

5. Wall Sits

Wall Sits are a great exercise to strengthen knees

Wall sits help build endurance in the quads and glutes without the stress of dynamic movement. This isometric exercise improves stability and strengthens the muscles that support the knee, making your joints more resilient over time.

How To Do It: Stand with your back against a wall and slide down until your knees are at a comfortable bend (usually somewhere above a 90-degree angle if you’re dealing with knee sensitivity). Hold the position while keeping your core engaged and weight distributed evenly through your feet. Start by aiming to hold for 30-60 seconds several times per week, then work your way up to longer wall sits and more reps.
